Weighted Vest Walking: Does It Help Your Bones or Hurt Your Back?

Weighted vests are showing up everywhere. Gyms, walking trails, even living rooms. People strap one on and walk like normal, hoping for stronger bones and a better workout. Social media has turned the vest into a shortcut for fitness, promising bigger bone gains and a tougher core with almost no extra effort.

But does extra weight on your shoulders actually help your body, or does it put your spine at risk? New research from 2025 and 2026 gives a clearer, more honest answer than most fitness videos do.

Do Weighted Vests Really Build Stronger Bones?

Many people wear a weighted vest because they heard it builds bone. The idea makes sense. Bones get stronger when they carry more weight, the same way muscles grow when you lift more.

But a 2025 study in JAMA Network Open tested this directly. Researchers followed 150 older adults for a year. Some wore a weighted vest about seven hours a day. Others did strength training instead. Both groups still lost some bone density in their hips, and the vest did not work better than doing nothing extra at all.

That does not mean weighted vests are useless. A newer review looked at fifteen studies on older adults and found the biggest gains came from wearing a vest during real tasks, like squats or stair climbs, not just from wearing it around the house while doing chores. Simply strapping on weight and going about your day, without any real exercise attached to it, showed little benefit for muscles or bones.

Can a Weighted Vest Hurt Your Back?

Yes, it can, especially with heavy loads. A 2026 study used ultrasound to measure the spaces between spinal bones while people stood wearing a 25 pound vest. After just 15 to 30 minutes, those spaces shrank in the lower back. Think of your spine like a stack of sponges. Extra weight squeezes them closer together.

This does not mean a light vest during a short walk is dangerous for most healthy people. Heavier loads worn for a long time add real pressure to your lower spine, though, so more is not always better.

Who Should Be Careful With a Weighted Vest?

Some people should think twice before adding weight. This includes anyone with a herniated disc, spinal stenosis, osteoporosis, or ongoing back pain. Older adults with balance problems should also be careful. One review noted more falls in a group using heavier vests, likely because the extra weight changed their balance.

How to Use a Weighted Vest Safely

If you want to try one, start light. Most experts suggest beginning around five percent of your body weight, which is about seven pounds for a 140 pound person. Wear it for short walks first, not all day. Give your body a few weeks to adjust before adding more weight, the same way you would build up slowly with any new exercise.

Pay attention to how your lower back and hips feel afterward, both right away and the next morning. If you notice new pain, tingling, or stiffness that was not there before, that is your body asking for a lighter load, a shorter time, or a different approach altogether.

The Bottom Line

Weighted vests are not magic, and they are not dangerous for everyone either. The truth sits in between. Used carefully, they may support muscle and balance. Used carelessly, with too much weight for too long, they can strain your lower back.

If pain shows up after wearing one, it is worth getting checked out. Physical therapy, exercise coaching, and chiropractic care are all options people use to figure out where the pain is coming from and how to move forward safely.
